L-Sit Pull-Ups: How to Learn It
If you have never done a pull-up, this page is not asking you to start here. The L-sit pull-up is a destination, and the honest first step toward it is a dead hang from a bar you can reach, followed by jumping pull-ups and slow negatives. That is where almost everyone begins, including the people who eventually make this look easy.
What makes the L-sit pull-up worth understanding early is that it teaches you what a pull-up actually is. Holding your legs out in front of you shifts your centre of mass forward, so your shoulders have to work to keep you under the bar while your arms pull. Nothing about the movement is hidden. If you have been grinding out sloppy reps, this variation will tell you.
What Is the L-Sit Pull-Up?
An L-sit pull-up is a strict pull-up performed while holding your legs straight out in front of you at roughly hip height, so your body forms an L. You hang, you hold the legs, you pull your chest or clavicles to the bar, and you lower back to a full hang without letting the legs drop.
It sits at level 4 of the Pull-ups branch in the BodyTree skill tree, one step past the standard bar pull-up and one step before the pullover. In the app it is a concentric exercise, which means it unlocks the next node at three sets of fifteen reps.
The difficulty is not really in the arms. Bringing your legs up in front of your body pushes your centre of mass forward, and to keep that centre of mass under the bar your shoulders have to push your hands forward, a little like a front lever. That extra shoulder torque is the whole story: it is why an L-sit pull-up is harder than a standard pull-up even when the pulling range is identical, and it is why your grip position in the hang sits slightly in front of your torso rather than directly under it.
Prerequisites
Two separate qualities have to exist before this movement makes sense, and they are usually built in parallel rather than in sequence.
- Strict bar pull-ups. Not a few scrappy reps. You want a comfortable set of eight to ten clean pull-ups from a full dead hang, chin clearly over the bar, no leg drive. In the skill tree that is the Bar Pull-ups node at three sets of fifteen, and hitting even two thirds of that puts you in a good place to start.
- A tuck L-sit or a floor L-sit. The legs are the limiter here far more often than the pull is. If you cannot hold a tuck L-sit on parallettes or a pair of low boxes for twenty seconds, the legs will sag on rep three of every set and you will train a slightly worse pull-up rather than a new skill.
You also want your shoulders to be comfortable in a full hang. If a dead hang is uncomfortable, spend a few weeks accumulating hang time before adding shoulder torque to it. That is not a delay. It is the same training, ordered sensibly.
The Progression Chain
Every node before this one exists to make it reachable. Jumping pull-ups get you to the top position so you learn what the top feels like. Eccentrics load the lowering phase, which is where beginners build the strength for a first honest rep. Bar pull-ups make the concentric real. L-sit pull-ups then add core compression and shoulder torque without changing the pulling range at all, and the pullover after it adds rotation over the bar.
If you are earlier in the chain than you would like to be, that is the ordinary case. The gap between a first negative and a first strict pull-up is usually eight to twelve weeks of patient work, and the gap between a strict pull-up and a clean L-sit pull-up is often a similar stretch. Nobody skips it.
Sets, Reps, and Training Frequency
The BodyTree unlock standard for this node is 3 sets of 15 reps, which is a genuine strength endurance target rather than a first-rep target. Getting there takes months, and the path runs through low reps first.
- Starting out: 3 to 4 sets of 3 to 5 reps, with two to three minutes of rest. Stop the set the moment the legs drop below parallel. A short clean set beats a long ugly one.
- Building: add one rep per set per week until you reach sets of eight, then add a set.
- Frequency: two to three pulling sessions per week, with at least one full day between them. Pulling volume is easy to overshoot because the movement feels good long before the connective tissue has caught up.
- If you cannot yet hold the L: train it in halves. Do your pull-ups with one leg extended and one tucked, then swap. Or do straight sets of standard pull-ups and separate L-sit holds on parallettes on the same day.
One ordering rule matters more than the numbers. Place this movement early in the session, never at the end. The reason is in the prehab section below, and it is the single most common way people turn a good exercise into a shoulder problem.
Coaching Cues
- Start relaxed, then depress. Begin from a full hang with the shoulders up around your ears and the shoulder blades elevated. Initiate by pulling the shoulder blades down, and let them rotate and retract naturally as you rise. Do not clamp everything tight before you have moved.
- Push your hands forward. As you unlock the shoulders, think about pushing your hands slightly forward and pulling your arms into their sockets, the way you would in a front lever. This is what keeps your centre of mass under the bar.
- Hands land ahead of you. In the hang, your hands should sit four to six inches in front of your torso rather than directly overhead. It feels odd for one session and then feels obvious.
- Legs never drop below parallel. Press the legs forward through the whole rep. The moment they sink, the exercise has quietly become a standard pull-up.
- Finish at the clavicles. Aim to bring your collarbones or upper chest to the bar, then lower under control back to a complete hang.
- Point the toes. A small thing that meaningfully tightens the whole front line.
Common Mistakes
- Letting the legs sag. By far the most common. Legs drift down as fatigue builds, and because the pull still happens, the set feels successful. Film one set from the side once. It is the fastest correction available.
- Starting the pull from a locked, pre-tensed hang. Skipping the relaxed hang and the scapular depression that follows it means the shoulder blades never learn to move, and the movement becomes an arms-only tug.
- Hanging directly under the bar. Keeping the hands overhead instead of slightly forward puts your centre of mass behind your hands and makes the first inches of the pull far harder than they need to be.
- Chasing reps before owning the hold. If the L-sit is not solid on the floor, it will not be solid in the air. Build the hold separately.
- Training it last, when you are already cooked. The two hardest points of this movement are the very start and the very top, both of which demand stable shoulders. Fatigued shoulders make them worse.
Prehab: Look After the Rotator Cuff
This is the section to read twice, because L-sit pull-ups load the shoulder differently from ordinary pull-ups and the difference is worth naming plainly.
Your rotator cuff keeps the head of the upper arm bone centred in the socket rather than riding upward. Because L-sit pull-ups constantly ask you to push your hands forward, they raise the torque at the shoulder, so the cuff muscles fatigue noticeably faster than they do on a standard pull-up. When those muscles fatigue, they stop doing their centring job well, and that is the setup for impingement style irritation. Wide grip pull-ups create a comparable demand for the same reason.
Three practical consequences follow:
- Order matters. Do not put this progression near the end of a session. Train it while the shoulders are fresh.
- Add cuff work, and add it at the end. Band external rotations, side lying external rotations, LYT and W shapes on the floor, or the middle portion of a Cuban press. Two to three sets of ten to fifteen, done after your main work rather than before it, so you are not walking into heavy pulling with pre-fatigued stabilisers.
- Respect the wrists and elbows too. A fixed bar locks the hands, wrists, and elbows into one path for every rep. If you get a persistent ache in the inner elbow or the front of the shoulder from bar work, the same movement on gymnastic rings often settles it, because the rings rotate freely and let the joints find their own line. That is a well documented modification, not folklore.
None of this means the exercise is dangerous. It means the exercise has a known cost, the cost is cheap to pay, and paying it is what lets you keep training.
Longevity: Training This for Years
Tendons adapt more slowly than muscle. That mismatch is why a lot of people feel strong for eight weeks and sore for the ninth. What the research on tendon loading consistently points to is that adaptation depends mainly on loading intensity and time under tension rather than on any magic contraction type, and that it needs to be applied steadily over months rather than crammed.
In practice that means three unremarkable habits. Add load or reps in small increments rather than jumping. Keep some slow, controlled work in the programme permanently, since a longer lowering phase gives the tissue the loading duration it responds to. And treat a week of reduced volume every fifth or sixth week as part of the plan rather than as a failure.
Balance the pulling too. If you accumulate a lot of vertical pulling and very little horizontal pulling, the shoulder blades end up under-served. Rows, ring rows, and scapular work keep the shoulder joint sane while the pull-up numbers climb. The people still training this movement in ten years are not the ones who pushed hardest in month three.
